depends on fitness, terrain, speed, single or group ride etc

typical weekend group rides are 3-4hrs, 60-80 miles

The race shows, Roger Smart, Woods and Hacket from what i see. All those riders are 40+ vets. If you managed to keep up with those guys, who are seasoned cyclist then you are doing good. So all you need to work on now wining ability. Thats where the 5min intervals come in to play. later when u get the 5min intervals under ur belt then its time to up to 1min intervals.

mostly road but i venture off from time to time. nothing like skating on a tree root and flipping down hill into a river.

some times if im in for a work out i use my MT bike with mud tires on the road and try to beat my road bike times. (which is like never.lol.) other times just some nice long spinning rides on my road bike.

two events i used frequent were the 100 mile from corky that i believe ngc took over and the nestle ride.

no idea, I only heard third hand yesterday.

Did 1 Chancellor to the top as a warm up (238w norm avg) then went downhill to a certain point and did 5x5min from that point around 250-260w

First few were badly paced, started too hard but the distance is right for 4-5mins.

^^^ Hey you are doing good, continue with those twice a week with an easy ride the day afer. You wont see improvment now as it will take about 3-6 wks for any gains to be made.
Mixed these in with some tempo and one long ride on weekends.
Once you can get up to 300w then u are race ready.

Today a guy was causing traffic on the CR h'way as he was in the slow lane, with hazards on, escorting a cyclist doing 20kph.

Now, I know that the shoulder has some pebbles but does really need to cycle on lane of highway? There are many roads in rural areas that would safer for the cyclists and less annoying for the drivers.

Thursday - Chancellor 1x to top, 5x 5min
rode new bike, did first 4 around 270w avg, last 257
paced better, plus new bike is compact and gearing may be better for my cadence/weight not to mention new bike placebo effect.

^^^ hey well done, u just started and your wattage has gone up !
Seems your on course, just remember to rest after a hard days of intervals. With those wattage you should be able to last in a crit.

This is why i told you to only do the 5 min intervals for 4-6 wks. After you pass this period of training you then move on to your weaker points and work on those. This is one reason why i keep telling cyclist to rest.
In the old days I just use get fit by racing only, but that takes time and getting dropped in alot races. Thats why we break up training into blocks.
